VO2 Max
The maximum amount of oxygen your body can utilize during intense exercise—the gold standard measurement of aerobic fitness.
What is VO2 Max?
VO2 Max (also written as VO₂max) stands for "maximal oxygen uptake." It measures the maximum amount of oxygen your body can use during intense exercise, expressed in milliliters per kilogram of body weight per minute (ml/kg/min).
Why Does It Matter?
VO2 Max is considered the best indicator of cardiovascular fitness and aerobic endurance potential. Higher VO2 Max = better ability to sustain high-intensity exercise.
Typical VO2 Max Values
| Category | Men (ml/kg/min) | Women (ml/kg/min) |
|---|---|---|
| Sedentary | 35-40 | 27-30 |
| Active | 42-50 | 33-40 |
| Fit Runner | 50-60 | 40-50 |
| Elite | 70-85 | 60-75 |
| World Class | 85+ | 75+ |
Eliud Kipchoge's VO2 Max is estimated at 78-80 ml/kg/min
How to Measure VO2 Max
Lab Test (Most Accurate)
- Running on a treadmill with increasing intensity
- Wearing a mask to measure oxygen consumption
- Expensive but gold standard
Watch Estimates (Convenient)
- Garmin, Apple Watch, and others estimate VO2 Max
- Based on heart rate and pace data
- Less accurate but useful for tracking trends
Field Tests
- Cooper Test: Run as far as possible in 12 minutes
- Beep Test: Shuttle runs at increasing speeds
How to Improve VO2 Max
- Interval Training - 3-5 minute repeats at 95-100% max HR
- Tempo Runs - Sustained efforts at lactate threshold
- Hill Repeats - Short, intense uphill efforts
- Consistent Training - Build your aerobic base
Sample VO2 Max Workout
Warm-up: 15 min easy
Main set: 5 x 4 min @ 95% max HR
Recovery: 3 min jog between
Cool-down: 10 min easy
VO2 Max and Race Performance
These are rough estimates—running economy and mental toughness matter too!
Limitations
- Genetics play a huge role (some people have higher ceilings)
- Running economy can compensate for lower VO2 Max
- Age naturally decreases VO2 Max (~1% per year after 30)
VO2 Max tells you about your engine's capacity, but races are won with smart pacing, mental toughness, and efficient form—not just a big engine.
